I fixed my winged scapula and neck hump

After years of being chronically online while sitting in a slouched position, my neck slowly turned into this mess.

I already had headaches almost every day and this rhomboid pain that never went away, I even took medicine against the pain. I went to doctors, then multiple physios after that, and every single one of them told me something different, and none of it actually worked. Honestly a big part of that was on me too, because I did the exercises on and off and actually felt like the pain got worse, so I never actually stuck with any of it consistently, not even for a full month at a time.

So over the last 6 months I've been doing the exercises every single day.

I actually learned a lot for the rhomboid pain specifically: what I found out is that you need a certain amount of tension for the muscle to actually activate. Strengthening my lats helped take a lot of the constant load off my rhomboids, since my serratus anterior was basically deactivated. Scapular push-ups didn't do anything for me even though everyone recommends them, what actually worked was wall slides with a foam roller.

for the neck hump specifically: the biggest thing I got wrong for years was doing chin tucks like a head nod instead of an actual back retraction, if you feel it in the front of your throat instead of the back of your neck, you're doing it wrong. once I got consistent with chin tucks + thoracic extension, the hump visually shrank on its own without me doing anything targeted at that spot directly. I hope this helps someone!

At 19, I weighed 149 kg (330lbs). Unhealthy, out of shape, depressive and completely uncomfortable in my own body. Barely any real life social contact, barely any movement, never had contact with women. The day turned 20 I started watching YouTube videos about training and eventually I signed up for the gym.

There were plenty of days I wanted to quit. But I kept going.

Today I am 22 and weigh 82kg (180lbs) Still not completely there but I know I am capable of changing.
